Is there anything that says fall more than the first can of pumpkin opening in your kitchen? I get it. Every coffee shop, candle and cereal box goes pumpkin the minute September shows up.
But a lot of "pumpkin" foods have very little pumpkin in them. They lean on syrup and spice, and the actual squash gets lost.
So I pulled together my favorite healthy pumpkin recipes from the Eat Your Nutrition® kitchen. Every one is gluten-free, uses real pumpkin, and works for an actual weeknight or a slow weekend morning.

🎃 Why Cook With Pumpkin?
Pumpkin is a winter squash, and it is a lot more than a pie filling.
One cup of canned pumpkin has about 83 calories, 7 grams of fiber and around 500 mg of potassium. Its orange color comes from beta-carotene, which your body converts into vitamin A.
That fiber is the part I love most from a gut health perspective. Most of us don't get enough fiber, and pumpkin is an easy, mild-tasting way to add some.
And don't toss the seeds. Pumpkin seeds (pepitas) bring protein, magnesium and unsaturated fats, and they make a crunchy topping for almost anything on this list.
⁉️ Pumpkin Puree vs. Pumpkin Pie Filling
This is the most common mix-up I see.
Pumpkin puree is just cooked, mashed pumpkin. The label should say 100% pumpkin.
Pumpkin pie filling already has sugar and spices added. It's made for pie, not for soup, pasta or pancakes.

🎃 How to Use Up Leftover Pumpkin Puree?
Most recipes call for less than a full can. Here's what to do with the rest:
- Stir a few spoonfuls into oatmeal or overnight oats.
- Blend it into a smoothie.
- Whisk it into Greek yogurt with cinnamon.
- Add it to chili or soup for extra body.
- Freeze it in an ice cube tray for later smoothies.
Opened pumpkin puree keeps in an airtight container in the fridge for about 5 to 7 days.

🤔 FAQ - Common Questions About Cooking With Pumpkin
These FAQs should help address any common concerns or questions you may have about making these healthy pumpkin recipes.
Is canned pumpkin as healthy as fresh pumpkin?
Yes. Canned pumpkin is a convenient, nutritious option as long as the label says 100% pumpkin with nothing added. It's also a lot less work than roasting and pureeing a whole pumpkin.
Can I use pumpkin pie filling instead of pumpkin puree?
Not in these recipes. Pie filling has sugar and spices already mixed in, which changes both the flavor and the texture. Stick with plain puree.
How much fiber is in pumpkin?
About 7 grams in one cup of canned pumpkin. That's a meaningful amount toward the roughly 25 grams a day recommended for most women.
Can I freeze pumpkin puree?
Yes. Freeze it in portions (an ice cube tray works well) and thaw in the fridge. The texture may be a little looser after thawing, which is fine for soups, smoothies and baking.
Are these pumpkin recipes gluten-free?
Yes. Every recipe on Eat Your Nutrition® is gluten-free. If you have celiac disease, always double-check that packaged ingredients like oats and spices are certified gluten-free.
Can I use butternut squash instead of pumpkin?
In most savory recipes, yes. Butternut squash puree is a little sweeter and a little thinner, so you may need to adjust liquid slightly.

A Gentle Reminder
You don't need a "healthy" version of every fall treat.
- You can have a slice of real pumpkin pie at Thanksgiving!
- You can order the coffee-shop latte once in a while!
- You can enjoy fall flavors without turning them into a project!
Some of these recipes are everyday meals. Some are treats. Both have a place.
Enjoy the season. That's part of nourishing yourself too.

Pumpkin Is Just the Starting Point
The best part of cooking seasonally isn't any single ingredient. It's that the seasons give you a built-in reason to try something new.
This fall it's pumpkin. Next month it might be pears, cranberries or winter greens. Each one adds a little more variety to your plate, and your gut likes variety.
